Technique:
Sandbag on one shoulder or across both.
Full lunge depth back knee touches the floor every rep.
Drive through the front heel to stand.
Alternate legs each rep.
Slow and controlled beats fast and sloppy.
A stumble or failed rep costs you more time than a steady pace.
Lock in a rhythm and protect your knees.

Rowing
Technique:
Legs drive first push through the heels, then lean back slightly, then pull the handle to the lower chest.
Reverse the sequence on the way back: arms extend, body hinges forward, knees bend.
Power comes from the legs, not the arms.
Keep your back tall, core braced, and avoid rounding your shoulders.

Technique :
Chest to floor on every rep,jump forward with both feet together.
No worming, no half reps judges will give you penalty.
Pacing: Find a rhythm and commit to it. Stopping and starting costs you more than slowing down. A controlled 80m beats 20m fast + 60m dying.

It’s leg work more than arms.
Technique:
Rope hand-over-hand, stay low, sit back into a slight squat position.
Drive through your heels, not your lower back.
Keep the rope tight, slack loses momentum.
Practice heavier weights especially if you don’t have the Centre rope.

Technique:
Hands low on the sled, body parallel to the floor, short powerful strides, push from the balls of your feet.
Keep your hips down, if they rise, you lose power transfer.
Pacing: Don’t sprint the first 10m. Build into it. A steady aggressive drive beats a fast start and a stall every time.
